Catch, pull, push: the three phases of propulsion in freestyle, broken down.

Strength is not enough

A powerful swimmer who pulls the water with a dropped elbow will go slower than a modest swimmer who catches the water correctly. It's counterintuitive, but it's the biomechanical reality of freestyle.

Propulsion in swimming does not depend mainly on muscular strength. It depends on the catching surface. On the angle of attack. On the ability to turn your hand and forearm into a paddle that anchors in the water and lets the body move forward over that fixed point.

This mechanic has a name: the catch. It's the most decisive phase of the arm cycle, and the hardest to master. A good catch changes everything. It makes every arm movement more efficient, every length less costly, every set more sustainable.

Here's how it works, phase by phase, error by error, drill by drill.

Phase 1: The catch

The arm enters the water in front of you, in line with the shoulder. Fingers first, hand relaxed, tilted slightly downward. The arm extends forward beneath the surface, this is the extension, the phase that precedes the catch proper.

Then the catch begins.

The high elbow, the key to everything. Your hand tips down and back. Your forearm follows. But, and this is the crucial point, your elbow stays high, close to the surface. It doesn't drop. It doesn't follow the hand. It stays elevated, creating an angle between the forearm and the upper arm that acts like a lever. Coaches call this position the Early Vertical Forearm, or EVF.

At that instant, your hand and forearm together form a catching surface, a vertical paddle of about 800 cm² facing backward. It's that surface that grips the water. The larger it is, the more effective the traction. The more it faces backward (and not toward the bottom), the more the force converts into horizontal propulsion.

What you should feel: pressure on the palm and on the inner face of the forearm. Not just the fingers, the whole surface, from wrist to elbow. If you feel the pressure only on the hand, your elbow has probably dropped. The catch is incomplete.

The most common error: the elbow that dives. The whole arm sinks, hand and elbow at the same level. The catching surface reduces to the hand alone, you lose the forearm as a propulsion surface. You pull harder to compensate, you tire faster, you move less. It's the most widespread technical error in freestyle, from beginner to seasoned swimmer.

Phase 2: The pull

Once the catch is set and the vertical paddle anchored in the water, the pull begins. But the real movement is counterintuitive: it's not your hand that moves back. It's your body that moves forward over the anchor point.

Imagine your hand has planted itself in a wall of water. It doesn't move, or very little. It's your trunk, carried by the rotation of the shoulders and the power of the lats, that moves forward by leveraging that fixed point.

The trajectory. The hand passes under the body, not out to the side. It follows a line that starts in front of the shoulder and descends toward the hip. The elbow stays bent, between 90° and 110° at the deepest point of the pull. A straight arm during the pull is an inefficient lever: too long, too demanding in strength, too slow.

The power. This is the phase of maximum force in the cycle. The lats, the pecs and the triceps work in synergy. The rotation of the trunk, the roll, amplifies the force with no extra muscular effort. A good swimmer draws as much power from rotation as from the arms.

The frequent error: crossing the midline of the body. The hand passes under the belly, toward the opposite side, instead of staying in line with the shoulder. That deviation creates a lateral force that makes the body snake instead of propelling it straight.

Phase 3: The push

The most neglected phase, and the most rewarding to improve.

When the hand reaches hip height, many swimmers ease off. The arm leaves the water prematurely, abandoning the final centimeters of propulsion. It's a dead loss: the push phase, from the pelvis to the thigh, is the one where the hand speed is highest and the body's acceleration is strongest.

The correct gesture: the hand pushes the water backward and slightly upward, along the thigh. The wrist extends naturally at the end of the stroke, a supple whip-like motion that extracts the last centimeters of propulsion before the exit. The arm leaves elbow first, relaxed, in the aerial recovery.

The frequent error: the early exit. The arm leaves the water at the waist instead of finishing at the thigh. You lose 15 to 20 centimeters of traction with each cycle. Over 200 meters, that's several meters of propulsion abandoned.

Sculpting the water vs striking it

Image 1: You strike the water. The hand slaps the surface on entry. The arm pulls with force, in a fast, muscular movement. The water resists, you resist harder. It's a fight, maximum effort, average return.

Image 2: You sculpt the water. The hand slides into the surface without a sound. The catch sets with precision, the elbow stays high, the forearm pivots like a blade moving into position. The pull is firm but not forced. The hand looks for the point of maximum pressure and anchors there. The water doesn't resist, it supports.

The difference between the two is not strength. It's sensitivity. The swimmer who sculpts the water feels the pressure on the palm, on the forearm, and adjusts the angle in real time. He doesn't push harder, he pushes better. In the right place, at the right angle, at the right moment.

That sensitivity develops. It's trained with the drills below, and it sharpens when nothing interferes with the contact between your skin and the water.

Isolation drills

Sculling

In a stretched position, arms extended in front of you, make small figure-eight movements with your hands, lateral oscillations that create lift and propulsion. The goal is not to move fast. It's to feel the water, the pressure on the palm, the angle that grips, the one that slips. Sculling is the fundamental drill for developing water feel.

Variations: sculling in the high position (arms extended forward), middle (arms under the torso), low (arms along the hips). Each position trains a different phase of the arm cycle.

Closed-fist freestyle

Swim freestyle with closed fists. By removing the hand surface, you force your forearm to become the main catching surface. When you reopen your hands after 50 meters, the sensation is immediate: your hands feel enormous, and you feel the water as if touching it for the first time.

This drill naturally corrects the dropped elbow, since with closed fists, a low elbow generates no propulsion.

Paddles

Paddles enlarge the hand surface and amplify every sensation. A good catch becomes more obvious, the pressure is stronger, the feedback clearer. A bad catch too: the incorrect angle is paid for immediately by abnormal resistance or a slipping paddle.

Caution: paddles don't correct technique. They reveal it. Use moderately sized paddles and focus on the sensation, not on power.

Resistance bands (dry work)

A band fixed at shoulder height reproduces the trajectory of the catch and pull out of the water. The advantage: you can watch your elbow in a mirror, check the position, slow the movement, correct in real time. Two to three sets of 15 reps per arm, slowly, focusing on the high-elbow position. This is not a strengthening exercise, it's a patterning exercise.

The invisible gesture

The catch cannot be seen from the pool deck. It plays out beneath the surface, in the first twenty centimeters of the arm movement. But it's what determines everything that follows, the quality of the pull, the power of the push, the efficiency of each cycle.

Swimmers who master the catch move faster with less effort. Their stroke count per length drops. Their SWOLF improves. Their feel in the water changes, freestyle stops being a series of muscular pulls and becomes what it should be: a fluid, continuous gesture, where each phase links to the next without a break.

That fluidity rests on sensitivity. Feeling the exact pressure of the water on every centimeter of skin, from fingertip to elbow. Feeling the angle that grips and the one that slips. Feeling the precise instant when the catch sets and the body begins to move forward.

Anything that comes between your skin and the water reduces that sensitivity. A fabric that catches, a seam that compresses, a thickness that filters the sensations.
